Running in Rain: What to Wear and How to Keep Going

It is 6am on a Tuesday. You checked the radar last night and it looked clear. Now you are standing at the front door watching rain sheet across the street, running shoes in one hand, and wondering if today is a rest day after all.

Most runners have been here. Rain is the single most common reason people skip a planned session, but it does not have to be. Running in rain is safe, sometimes even enjoyable, and with the right gear choices it barely registers as an inconvenience. The runners who stay consistent through winter and wet seasons are not tougher than you. They just know what to wear and what to avoid.

This guide covers the practical side of running in rain: layering, footwear, visibility, foot care, eye protection, and the mental shift that turns a soggy run into a good one.

Why Rain Is Not a Reason to Skip

The instinct to stay dry is strong, but the reality of running in rain is far less dramatic than it looks from behind a window. Once you start moving, your body generates heat quickly. According to Healthdirect, exercise causes your brain to release chemicals like endorphins and serotonin, which can help improve your mood. A wet run often feels better than expected precisely because those mood-boosting effects kick in within the first kilometre or two.

Rain also keeps you cool. On warm, humid days, light rain can actually improve your comfort by lowering your skin temperature and reducing the effort your body spends on cooling itself. If you have ever finished a hot run feeling wrecked, a rainy equivalent at the same pace will often feel significantly easier.

The Australian guidelines recommend adults do at least 30 minutes of moderate physical activity each day, according to Healthdirect. Skipping every rainy day in a city like Sydney or Melbourne means losing a lot of potential training days across a year.

Layering: What to Wear Running in Rain

Getting your clothing right is the difference between a manageable wet run and a miserable one. The key principle is simple: stay warm, not dry. You will get wet. That is fine. The goal is to wear fabrics that still perform when soaked.

Base layer: synthetic or merino, never cotton. Cotton absorbs water and holds it against your skin. When it is wet and cold, that combination pulls heat away from your body fast. Synthetic fabrics like polyester or nylon wick moisture away from your skin and dry quickly, even while you are still running. Merino wool does the same and retains warmth when wet.

Mid layer (if it is cold): a lightweight long-sleeve or half-zip. You only need this in cooler conditions, roughly below 10 degrees Celsius. A thin synthetic layer adds insulation without bulk. Skip it in warmer rain.

Outer layer: a water-resistant running shell. A full waterproof jacket can trap heat and sweat, leaving you just as wet from the inside. A water-resistant, breathable shell is the better option for most rain runs. It keeps the worst of the rain off your core while letting heat escape. Look for jackets with ventilation panels or mesh-lined pockets.

A useful rule of thumb from Runner's World: dress as though it is 10 to 12 degrees Celsius warmer than the actual temperature, since your body generates significant heat once you start running. In rain, you can skew slightly warmer than that because wet fabric loses insulation faster.

Shorts or tights? In warmer rain, shorts are fine. In cold rain below about 8 degrees Celsius, tights prevent your legs from losing too much heat. Avoid loose, heavy fabrics that cling when wet.

Hat with a brim. This is the most underrated piece of rain running gear. A cap or visor keeps rain off your face and out of your eyes. It makes a bigger difference than most jackets.

Footwear and Foot Care

Your feet take the worst of it in rain. Every puddle, every splash from passing cars, every step on saturated ground pushes water into your shoes. The goal is not to keep your feet dry. It is to manage the moisture so it does not cause damage.

Choose well-fitted shoes. According to Healthdirect, you can reduce the chance of friction blisters on your feet by wearing comfortable, well-fitted shoes. This matters more in rain than in dry conditions because wet skin is softer and more prone to friction damage. Shoes that fit perfectly when dry might allow slight movement when your foot is wet and your sock is saturated.

Wear synthetic or merino socks. Cotton socks in rain are a blister guarantee. Synthetic running socks wick moisture, reduce friction, and dry faster. Some runners double up with a thin liner sock underneath for extra protection on long wet runs.

Apply anti-chafe balm to your feet. Petroleum jelly or a purpose-made anti-chafe product on your toes, heels, and any known hot spots creates a barrier that reduces friction even when your feet are soaked. Apply it before you put your socks on.

Post-run foot care. When you get back, take your shoes and socks off immediately. Dry your feet thoroughly, especially between the toes. Stuff your shoes with newspaper or paper towel and let them air dry at room temperature. Do not put them on a heater or in a dryer as the heat can degrade the cushioning and glue.

Visibility: Being Seen When It Is Wet

Rain reduces visibility for everyone. Drivers deal with fogged windshields, water on glass, and reduced contrast. Cyclists and other runners are squinting. Dawn and dusk runs in rain are particularly high-risk because low light and wet surfaces combine to make you nearly invisible.

Wear bright or reflective clothing. This sounds obvious, but most running gear comes in dark colours. In rain, a high-visibility vest, reflective strips, or a bright-coloured jacket can be the difference between being seen and not. Neon yellow and orange stand out best against grey, wet backgrounds.

Use a flashing light. A small clip-on LED light on your front and back makes you visible from a distance. Many runners use headlamps in rain, which serve double duty by lighting your path and signalling your presence to traffic.

Choose well-lit routes. If you are running in rain before sunrise or after sunset, stick to routes with street lighting, footpaths separated from roads, and intersections with pedestrian signals. This is not the day for an unlit bush trail.

Eye Protection: Why It Matters More in Rain

Most runners associate sunglasses with bright, sunny conditions. But rain creates its own set of vision problems that are just as disruptive.

Water droplets hit your face and eyes constantly. You squint to keep rain out, which narrows your field of vision and creates tension across your forehead and temples. Spray from puddles, passing cars, or your own feet flicks upward. On overcast, rainy days you still need UV protection because UV damage is cumulative and long-term unprotected exposure can contribute to cataracts, macular degeneration, and photokeratitis, according to our lens guide.

The biggest challenge with eyewear in rain is fogging. Rain running combines cool air on the outside of the lens with warm, moist air rising from your face. That temperature difference causes condensation, which is the same physics that fogs your bathroom mirror after a shower. Standard lenses fog within minutes. You end up pushing your sunglasses onto your forehead or taking them off entirely, which defeats the purpose.

Most rain runs are just uncomfortable, not dangerous. But cold rain in winter deserves respect.

According to Johns Hopkins Medicine, even cool temperatures above 4 degrees Celsius can be dangerous to a person who has become chilled from rain, sweat, or being in cold water for an extended period of time. Healthdirect defines hypothermia as a body temperature dropping below 35 degrees Celsius, with temperatures below 32 degrees Celsius considered life-threatening.

Rain accelerates heat loss from your body because wet clothing and skin lose heat far faster than dry. If you are running in cold rain and you stop, even briefly, your body temperature can drop quickly.

Signs to watch for: uncontrollable shivering, confusion, fumbling hands, slurred speech, and drowsiness. According to Healthdirect, people with mild hypothermia may be weak, clumsy, uncoordinated, confused, and drowsy.

How to manage the risk:

  • Dress in synthetic or merino layers that retain warmth when wet
  • Keep moving. Stopping for extended periods in cold rain is when problems start
  • Plan your route so you can cut it short if conditions worsen
  • Tell someone where you are going and when you expect to be back
  • If you start shivering and cannot stop, end the run and get indoors

Mental Strategies for Running in Rain

The hardest part of running in rain is getting out the door. Once you are wet, it stops mattering. Here are a few approaches that help.

Commit before you look outside. Lay out your rain gear the night before. When the alarm goes off, put it on and go. The less decision-making between waking up and starting, the better.

Reframe it as training. If you race, you will eventually race in rain. Training in wet conditions builds familiarity with how your shoes grip, how your clothing feels, and how your body responds. That experience is worth more than another dry treadmill session. If building consistency is your goal, running streaks can be a useful way to make wet-weather runs non-negotiable.

Shorten the run, not skip it. If a 10 kilometre run feels overwhelming in a downpour, do 5. A shorter wet run is infinitely better than no run at all. You will almost always feel good about going once you are done.

Notice what changes. Rain transforms familiar routes. Reflections on wet roads, the sound of your footsteps, the smell of damp eucalyptus on a trail run. Paying attention to these details turns a chore into something closer to an experience.

A Quick Rain Running Checklist

Before you head out:

  • Synthetic or merino base layer (no cotton)
  • Water-resistant shell if it is cool or heavy rain
  • Brimmed cap to keep rain off your face and lenses
  • Synthetic running socks
  • Anti-chafe balm on feet and any friction points
  • Reflective gear or a clip-on LED light
  • Sunglasses with permanent anti-fog coating
  • Phone in a waterproof pouch or ziplock bag
  • Route planned with an option to cut short

When you get back:

  • Strip wet gear immediately
  • Dry feet thoroughly, especially between toes
  • Stuff shoes with newspaper and air dry at room temperature
  • Shower and warm up before you sit down

Running in rain is not about being tough. It is about being prepared. The right layers, the right eyewear, and a willingness to get wet are all it takes to turn a washed-out morning into one of your best sessions.
