Running Strides: Technique, Timing and Sets

Most runners have heard of strides. Few do them consistently. That gap matters more than it looks.

Strides sit in an odd category: too short to feel like a real workout, too fast to feel like recovery. So they get skipped. But these 20 to 35 seconds of very fast running at 85 to 90 percent of maximum effort are not a speed session. They are a neuromuscular calibration tool. One that keeps your fast-twitch fibres switched on through the week without adding meaningful fatigue to your training load.

The payoff compounds across everything else you do. Your easy runs become more efficient. Your tempo runs get faster. Your race finish gets stronger.

Here is how to run them properly, when to slot them in, and how many you actually need.

What strides are (and what they are not)

The naming is a mess. Strides go by many names: striders, stride-outs, accelerations, and pick-ups. They all describe the same drill.

A stride covers 50 to 150 metres (or 10 to 30 seconds) at an intensity ranging from 5K race pace to 400m race pace. The acceleration is gradual, not maximal. A stride is more casual than a sprint, with a smooth ramp-up and an easy return to standing. You are not trying to hit top speed. You are trying to run well at high speed.

That distinction is worth repeating. How fast you actually run a stride is not the point. How well you run a stride is.

Why 20 seconds of fast running changes your race pace

Strides work on two fronts most runners do not think about.

Running economy. Strides have only a minor effect on your VO2max itself, but they significantly improve your velocity at VO2max (vVO2max). That means the pace you can hold at your maximal aerobic capacity gets faster, even if the ceiling itself stays the same. They promote solid running economy and force quicker foot turnover, preparing the body for faster paces during a workout or on race day.

Force production. Strides improve stride length and cadence through increased force production, greater range of motion, and shorter ground contact time. Your neuromuscular ability to produce force quickly is one of the things that sets the pace you are capable of running in a race. Even if your endurance, VO2max, and lactate threshold stay the same, a more finely tuned neuromuscular system gets you to the finish line faster.

There is a recruitment angle too. An easy run almost exclusively recruits slow-twitch muscle fibres. Tacking on a few strides afterward engages fast-twitch fibres with minimal extra strain on your system. You get the neuromuscular stimulus without the recovery cost of a full interval session.

The three-phase technique

Every stride has three parts. Break it into thirds mentally.

Phase one: accelerate. Build speed smoothly through the first third. You are reaching 5K to mile race pace, or roughly 90 percent of your max speed. No explosive launch. Think controlled ramp.

Phase two: hold. Maintain that pace through the middle third while focusing on form. Tall posture, relaxed shoulders, quick turnover. This is where the drill does its work.

Phase three: coast. Decelerate gradually through the final third. Stopping abruptly is like slamming on the brakes, which can be hard on the joints. A helpful cue: keep quiet legs. Let yourself glide to a stop rather than planting your feet.

If you are running strides on a shared path or trail where other runners and cyclists are moving past, the short bursts of speed can kick up dust and grit. Sunglasses keep debris out of your eyes so you can focus on form rather than flinching through phase two.

Sets, reps and intensity

A standard set of strides includes 4 to 6 repetitions with 2 to 3 minutes of full rest between each. The rest is genuine rest: walk back, stand, shake out your legs. You are not building aerobic fitness here. You are rehearsing fast, clean movement.

Intensity scales with your target event:

Training goal Stride intensity Reps Rest
5K / 10K Faster end of range (closer to 400m pace) 4 to 8 2 to 3 min
Half marathon Mid-range (around 5K pace) 4 to 6 2 to 3 min
Marathon Slower end of range (5K pace) 4 to 6 2 to 3 min

If you are training for shorter events such as the 5K and 10K, strides sit at the faster end of the intensity range, and vice versa for half marathon and marathon runners. The logic is straightforward: your strides should mirror the neuromuscular demands of your goal race.

Whether you are building toward a faster 5K or grinding through marathon prep, the prescription stays simple. Four to eight reps. Full rest. Good form.

When to do strides: three contexts

There are three occasions when running strides is beneficial.

After an easy run, once or twice a week

This is the most common use. Finish your easy kilometres, then run 4 to 6 strides on a flat stretch before you cool down. The easy run has already warmed you up. The strides switch on fast-twitch fibres that your easy pace never touched and sharpen your mechanics for the rest of the training week.

One runner's experience: her coach prescribed 100-metre strides with 100-metre recovery jogs after a weekly easy run. She started with four and added one per week until she reached eight. On race day, she reframed her final mile as just eight strides with recovery periods and finished her fastest half marathon with a strong close.

As a warm-up before fast workouts

Before a speed session or fartlek, strides serve as a neuromuscular primer. Following 10 minutes of easy running, dynamic stretches, and drills, two to four strides bridge the gap between jogging and the pace your workout demands. You do not want your first fast rep to also be your first fast running of the day.

Pre-race shakeout

The day before a race, a short easy run plus a handful of strides reminds your legs what speed feels like without costing you anything in recovery. Experienced runners incorporate strides 1 to 2 times per week and as part of their warm-up going into a speed workout or race.

How to start if you have never done strides

Warm up with at least 5 to 10 minutes of easy running first. Find a flat, safe stretch of 50 to 150 metres. Grass ovals, athletics tracks, and quiet footpaths all work.

Start with 1 or 2 strides and add one every week until you arrive at 4 to 8, depending on your level. There is no rush. The adaptation is neuromuscular, not cardiovascular, so patience pays.

The most important thing is consistency. "Drills and strides are like vitamins. You have to do them consistently to see them pay off." Two strides after every Tuesday and Thursday easy run will do more for your running over six months than occasional sets of eight squeezed in before a race.

A sample week with strides

Here is what strides look like slotted into a typical training week for a recreational runner building toward a 10K:

  • Monday: Rest
  • Tuesday: Easy run (40 min) + 4 strides
  • Wednesday: Rest or cross-train
  • Thursday: Warm-up (10 min easy + 3 strides) then speed session
  • Friday: Rest
  • Saturday: Easy run (50 min) + 4 strides
  • Sunday: Long run

Nothing changes about your existing structure. Strides attach to what you are already doing.

The short version

Run 4 to 6 reps of 20 to 35 seconds at 85 to 90 percent effort. Break each one into thirds: accelerate, hold, coast. Take 2 to 3 minutes of full rest between reps. Do them after easy runs once or twice a week, and before hard sessions as a warm-up. Start with two if you are new. Add one per week. Be consistent.

That is the entire protocol. Twenty minutes of total work per week that makes every other run better.
